Protein Intake for Longevity: How Much Do You Really Need?

There’s a shift in your body that starts usually around age 30, as your muscles start losing their edge. It starts slow, but it fastens up after 60. There’s a process called Sarcopenia that begins eating into the strength and mass you spent your younger years building.

The Protein Number Everyone gets wrong

Most of us grew with RDA (Recommended Dietary Allowance) as a reference point for protein. According to Dr. Stuart Phillips, professor at McMaster University, the RDA should sit at 0.8 grams of protein per kilogram of body weight, however, that number is not realistic if your intention is to build or preserve muscle. Studies have shown that, in order to maintain strength, you need closer to 1.2 grams per kilogram of body weight. Phillips himself has said the RDA is likely too conservative for anyone who cares about aging with strength intact.

And with all this conversation, what is the real target? Dr. Stuart Phillips recommends a consumption of protein that translates to roughly 1.2 to 1.6 grams per kilogram of body weight.

To put that in real numbers: a 135-pound woman would need around 73.5 grams of protein a day, and a 180-pound man would need close to 98.5 grams.

Why Older Muscles Need More

As we age, our muscles become less efficient at utilizing the protein we eat and this process of anabolic resistance is accentuated during aging. As we’re aging, we observe a dysregulated muscle protein synthesis response, where the body responds less robustly to a given amount of protein than it once did.

The workaround is not complicated at all and you can reverse it or create resistance by eating larger protein portions per meal (roughly around 30 to 40 grams per meal).

That is a meaningful shift for most eating patterns because the protein intake can be difficult to separate only between two meals, so spreading adequate protein across all your meals throughout the day is absolutely essential and appears to matter more than most people realize.

More Isn’t Always Better

Dr.Stuart Phillips argues that health optimization lives closer to the 1.2-1.6g/kg range. Even the old bodybuilding tell of “one gram per pound, no matter what” has softened under scrutiny. Phillips has said that after running analyses on the data of his research, he saw that the extra muscle gained from pushing intake that high turned out to be far less than expected

Keep it Moving

Protein consumption sets the stage, but it doesn’t work alone. The majority of protein’s benefits are only unlocked when paired with muscle stimulus so, if you’re not working out, even a well-optimized protein intakes fails to help muscle or chronic disease prevention.

For someone doing resistance training two or three times a week, try consuming 1.2-1.5 grams per-kilogram. This is a great start to understand your needs in terms of protein intake.

  • Estimate your target by multiplying your body weight in kilograms by 1.2-1.5 to get a daily gram range
  • Spread your protein intake to 25-40 grams at each meal
